What “efficiency” actually means

Two runners can have the exact same fitness — the same engine — and still finish a race minutes apart. The difference is often running economy: how much energy it costs you to hold a given pace. The runner who spends less energy at the same speed has more left for the finish. It’s one of the quietest, most underrated things you can improve.

Here’s the part that surprises people: getting stronger improves it. Across a lot of studies, runners who add strength work end up running more economically 1. Not because they get bulky — because stronger legs do the same job with less effort.

The lazy-sounding trick that works

You don’t have to lift heavy or jump around to get a strength stimulus. One of the simplest ways is an isometric hold — you push as hard as you can against something that doesn’t move, and just… hold it for a few seconds.

The easiest one for runners is a calf hold: rise up onto the balls of your feet (or push the front of your foot hard into a wall or step) and hold a strong contraction for about 3 seconds, then rest. A few reps. That’s it. In studies, isometric calf work helped runners run using less energy 1.

Two honest notes

The hype oversells it a little. You’ll see clips claiming isometrics “beat” every other kind of strength work for runners. The real research is more modest: strength work in general clearly helps, and isometrics are a solid, low-effort way to get it — but they’re not a proven magic shortcut 1. Do them because they’re easy to keep up, not because they’re a cheat code.

And the fair-play part: most of this was studied on adult runners, not high schoolers. The basic idea — get a little stronger, run a little more efficiently — is a safe bet at any age. Just don’t expect an exact number; expect a small, real edge that adds up over a season.

You can’t always train harder. Sometimes the smartest gain is the one that costs your legs almost nothing.
